Fasted Running: Does It Burn More Fat? Pros, Risks and When to Do It

Fasted running, heading out first thing in the morning without breakfast, is very common: some do it for convenience, so they don’t feel food in their stomach, and others because they have heard it burns more fat. The second is only half true. In this guide I explain what happens in your body during fasted running, whether it helps you lose weight, when it can make sense and when it is better to eat something first.

What happens during fasted running

After a whole night without food, your liver glycogen stores are lower and so is your blood insulin. Under those conditions, your body uses a higher proportion of fat as fuel during exercise, especially at easy paces.

That is where the idea that fasted running burns more fat comes from. During the session it does, but what matters for weight is what happens over days and weeks, not during one hour of running.

Does fasted running help you lose weight?

The evidence says no more than running after eating. A study published in the Journal of the International Society of Sports Nutrition compared people doing the same aerobic exercise fasted or after breakfast, on the same diet, and found no difference in fat loss.

What determines weight loss is your energy balance over time. Your body compensates: if you burn more fat in the morning, you use a bit more carbohydrate the rest of the day. So, if it feels comfortable, you can run fasted, but don’t expect miracles.

When fasted running can make sense

For short, easy runs of up to about 45 to 60 minutes, fasted running suits many people and avoids stomach trouble if you go out very early. A coffee and a glass of water beforehand are usually enough.

Some coaches also use occasional easy fasted sessions to improve the ability to use fat, a strategy known as training low. It makes sense for advanced runners with a well-structured plan, but it isn’t necessary for recreational runners. The foundation for burning fat better is still easy volume, as I explain in the guide on how to train in zone 2.

When it is better not to run fasted

In quality sessions, like intervals or threshold work, and in long runs, people who have eaten something perform better. With little fuel, intensity drops and the session loses quality. The same goes for race day: always start having had breakfast, as I explain in the guide on what to eat before a race.

It isn’t a good idea either if you have diabetes or a tendency to low blood sugar, if you get dizzy or feel weak, or if you are eating too little for your training. In those cases, the risk outweighs any benefit.

How to do fasted running safely

Drink water when you get up and, if it agrees with you, a coffee. Do short, easy runs, not intervals. Carry a gel or something sugary in case you feel dizzy. And eat well afterward, with carbs and protein, to recover; there are ideas in the guide on protein for runners.

If you go out very early and don’t want to run fasted, something small and easy to digest, like half a banana or a slice of toast with honey 20 to 30 minutes before, is usually enough without upsetting your stomach.

Conclusion

Fasted running makes you burn more fat during the session, but it doesn’t make you lose more weight than running after eating. Use it if it feels comfortable for easy runs under an hour, but eat before intervals, long runs and races, and avoid it if you have diabetes, get dizzy or eat too little. Choose well, run better.

Frequently asked questions

Does fasted running burn more fat?

During the session yes, because your body uses more fat as fuel. But in the long run you don’t lose more fat than running after eating, on the same diet.

Is fasted running bad for you?

Not for short, easy runs if you feel fine. It isn’t recommended for intervals, long runs or races, or if you have diabetes or tend to get dizzy.

How long can I run fasted?

For most people, up to about 45 to 60 minutes at an easy pace. For longer or harder sessions, it is better to eat something first.

What should I have before fasted running?

Water and, if it agrees with you, a coffee. If you feel short of energy, half a banana or a slice of toast with honey about 20 to 30 minutes before.

What should I eat after fasted running?

A meal with carbs and protein, like toast with eggs, yogurt with fruit and cereal or a sandwich, to restore energy and repair muscle.
